Most people don’t realize they’ve been losing muscle for years before they notice anything wrong. Sarcopenia, the medical term for age-related muscle loss, starts as early as your 30s and accelerates after 60. By the time you’re struggling to get up from a low chair or your grocery bags feel heavier than they used to, you’ve already lost ground. The good news is that this isn’t a one-way door.

You might be wondering whether it’s actually possible to reverse this at your age. Here’s what I tell people when they ask me that in my first session with them: yes, absolutely, with caveats. You may not rebuild the muscle mass you had at 35. But you can build significantly more than you have right now, and more importantly, you can rebuild the strength and function that determines how independent and confident you feel in your body. That distinction matters more than any number on a DEXA scan.

Why You’re Losing Muscle (And Why “Just Move More” Misses the Point)

Most well-meaning advice for older adults defaults to “stay active” or “get out for daily walks.” Walking is genuinely good for you. I’m not dismissing it. But walking alone will not prevent muscle loss. It doesn’t provide enough mechanical load on your muscles to trigger the biological process of muscle protein synthesis, which is the actual mechanism your body uses to build and maintain muscle tissue.

Here’s the biology in plain language: when you place a meaningful load on a muscle, you create microscopic damage in the muscle fibers. Your body responds by repairing those fibers and, if you’ve eaten enough protein, making them a bit thicker and stronger. That repair process is what we’re chasing. After 60, this process becomes less efficient. Your body becomes more resistant to the anabolic signal, a phenomenon researchers call “anabolic resistance.” This means older adults need more protein and more training stimulus to trigger the same repair response that younger adults get more easily.

So “just move more” fails because it doesn’t address this. You need deliberate, progressive resistance training. And you probably need more protein than you’re currently eating.

The Protein Problem Nobody Talks About Enough

For years, the standard recommendation was 0.8 grams of protein per kilogram of body weight per day. That’s roughly 55 grams for a 150-pound person. Current sports science and gerontology research pretty clearly shows that number is too low for older adults who want to preserve or build muscle. A more realistic target is somewhere between 1.2 and 1.6 grams per kilogram of body weight daily, though some researchers have argued for even higher in people doing consistent resistance training.

A 150-pound person aiming for 1.4 grams per kilogram would need around 95 grams of protein daily. That sounds like a lot until you start tracking what you actually eat. The gap between where most people are and where they need to be is often 30 to 40 grams per day.

The other piece people miss is distribution. Your body can only use roughly 25 to 40 grams of protein for muscle synthesis at a single meal, and some research suggests the upper end of that range for older adults. Eating 20 grams at breakfast, 15 at lunch, and 60 at dinner isn’t as effective as spreading it more evenly. Three meals, each with a solid protein anchor, is more practical than obsessing over timing windows.

What counts as good protein sources? Eggs, Greek yogurt, cottage cheese, chicken, fish, lean beef, legumes paired with grains, and yes, a quality protein supplement if you’re struggling to hit your numbers through food alone. I’m not deeply attached to any particular brand, but a whey protein isolate or a plant-based blend with a complete amino acid profile (look for leucine specifically on the label) can make the math a lot easier. Just don’t use a supplement as a replacement for real food.

One more thing on protein: if you have kidney disease, please check with your nephrologist before increasing protein significantly. That’s a real and important exception.

This is where a lot of people get scared off. They picture crowded weight rooms, heavy barbells, young people grunting. That’s not what I’m recommending, and frankly, that’s not even the most effective approach for our purposes.

Here’s what I tell people who are starting from zero or getting back to it after a long break: start with bodyweight or very light resistance, two to three days per week, with at least one full rest day between sessions. Your joints and connective tissue need time to adapt, and that adaptation takes longer than muscle adaptation in older adults. Rushing this is how people get hurt.

The exercises that give you the most functional return are squats or sit-to-stand variations, hip hinges (think bending forward to pick something up, with intention and control), pushing movements like a wall push-up or seated chest press, pulling movements like a resistance band row, and single-leg balance work. That’s your foundation. Everything else is optional.

Progressive overload is the principle that makes training work over time. It means you gradually increase the challenge on your muscles, whether by adding resistance, doing more repetitions, slowing the movement down, or reducing rest time. Your body only changes when it has a reason to. If you do the same three sets of ten with the same light dumbbell for six months, you’ll maintain what you have but you won’t build much. You need to keep nudging the demand upward, slowly and sustainably.

Here’s something most fitness content won’t tell you: working with a physical therapist or a certified trainer who has specific experience with older adults (not just general population experience) is genuinely worth the investment for at least a few sessions. Not because you can’t figure this out on your own, but because movement quality matters, especially when you have an arthritic knee or a history of back trouble. A few sessions to learn proper mechanics pays dividends for years.

The Sleep and Recovery Side That Gets Ignored

Muscle isn’t built during the workout. It’s built during recovery, and the majority of that recovery happens during sleep. Specifically, growth hormone, which plays a meaningful role in muscle repair, is primarily released during deep sleep stages.

Sleep quality tends to decline with age for a variety of reasons: changes in sleep architecture, medications, pain, anxiety. If you’re regularly sleeping less than six hours or your sleep is very fragmented, your training isn’t going to yield the results it should. That’s not a maybe. That’s physiology.

I’m not going to tell you to just sleep better, because that’s useless advice. But treating sleep as part of your fitness plan, rather than separate from it, changes how you prioritize it. Consistent sleep and wake times, limiting alcohol (which fragments sleep architecture even in moderate amounts), and keeping your bedroom cool and dark aren’t glamorous interventions. They work anyway.

Recovery also means not training the same muscle groups two days in a row. If you lifted Monday, rest or do something gentle Tuesday. Your muscles need 48 to 72 hours to fully repair between sessions targeting the same area.

A Word on Cardio, Because You’re Probably Wondering

Don’t drop it. Cardiovascular fitness matters for heart health, metabolic function, mood, and longevity, none of which are small things. But if you’re doing seven days a week of moderate to vigorous cardio and zero resistance training, your muscle preservation strategy has a significant gap.

The research on “concurrent training,” doing both cardio and strength in the same program, shows you can do both without one undermining the other, as long as you’re getting adequate protein and recovery. A reasonable structure for most people is two to three resistance training sessions per week and two to four cardio sessions, depending on your goals and how your body responds. They don’t need to be on separate days, though some people prefer that.

If you’re doing water aerobics or a group fitness class you love, I’m not telling you to quit. Add resistance training around it. The cardio you enjoy doing is the cardio you’ll actually do, and consistency beats perfect programming every time.


Starting where you are is the only option any of us ever have. The biology is working against you a little, yes. But it’s not immovable. The people I’ve seen make the most meaningful progress aren’t the ones who had some athletic advantage to begin with. They’re the ones who showed up consistently, ate more protein than felt comfortable at first, and trusted that the body responds to demand at any age.
